Weekly Buffet Prep: Proteins, Grains & Roast Veg

The mix-and-match method: cook plain chicken, mince, grains and two trays of veg in one sitting, then build different meals all week (bowls, wraps, stir-fries).

Ingredients

  • 600g chicken breast
  • 500g lean beef or turkey mince
  • 2 cups brown rice or quinoa (dry)
  • 2 sweet potatoes, chunked
  • 2 heads broccoli, in florets
  • 2 peppers, sliced
  • 2 tbsp olive oil
  • Simple seasoning: salt, pepper, garlic powder, paprika
  • 2–3 sauces kept in side pots (pesto, salsa, yogurt-lemon)

Cooking Steps

  1. Cook the grains; spread on a tray to cool fast, then box.

  2. Roast the sweet potato, broccoli and peppers in oil at 200°C (400°F) for 25 minutes.

  3. Grill the seasoned chicken; brown the mince separately.

  4. Store each component in its OWN airtight container (not mixed).

  5. Refrigerate everything within 2 hours; build different plates each day, adding sauce at the last minute.

Optional Enhancements

  • Any proteins you like: eggs, tofu, fish (eat fish portions first)
  • Swap grains for couscous or bulgur
  • Rotate sauces to change the cuisine

Plant & Growing Tips

Sweet Potatoes

  • Plant slips in full sun after all danger of frost has passed and the soil has warmed to at least 18°C.
  • Provide ample space for their long vines, or grow in large containers to manage spread.
  • Maintain consistent moisture, especially during tuber development, but avoid waterlogging.

Broccoli

  • Grow in full sun and fertile, well-drained soil, planting in spring for summer harvest or late summer for fall.
  • Ensure consistent soil moisture, especially as heads begin to form, to prevent bolting.
  • Protect young plants from strong winds and fluctuating temperatures with row covers or sheltered spots.

Peppers

  • Plant pepper seedlings in a spot with full sun and warm temperatures, only after all frost danger is past.
  • Provide stakes or cages for support as the plants grow and develop heavy fruits.
  • Water deeply and consistently, especially during flowering and fruiting, to prevent blossom end rot.

Natural Pest Control

  • Inspect plants regularly for aphids and remove with a strong spray of water or by hand.
  • Use row covers over young broccoli plants to protect them from cabbage worms and other flying pests.
  • Employ beer traps or copper tape barriers around plants to deter slugs and snails.
  • Hand-pick larger pests like hornworms or slugs as soon as they are spotted to prevent widespread damage.

Harvest

Sweet Potatoes

  • Harvest before the first hard frost, typically when leaves start to yellow, by carefully digging around the plant to lift tubers.
  • Cure harvested sweet potatoes in a warm, humid place for 1-2 weeks to improve sweetness and storage life.

Broccoli

  • Cut the main central head when the florets are tight, dark green, and before they begin to yellow or flower.
  • Leave the plant in place after cutting the main head, as it will often produce smaller side shoots for subsequent harvests.

Peppers

  • Pick peppers when they are firm and have reached their desired size and color; green peppers can be harvested earlier.
  • Leaving peppers on the plant to fully ripen to red, yellow, or orange will increase their sweetness and vitamin content.

Storing & Freezing

Components keep 3 to 4 days refrigerated (fish 3). Storing components separately is what keeps day-4 dinners tasting fresh. Sauce on at serving, never before.
